Does a sauna help muscle recovery?

Short answer

Sauna has evidence for supporting endurance adaptation, but the assigned research does not establish that it reduces muscle soreness. A small study of 6 runners found a 7.1% plasma-volume increase and a 32% increase in run time to exhaustion after post-training sauna. Treat next-day recovery as something to measure, not a guaranteed effect.

Recovery is not one outcome

Feeling less sore, restoring plasma volume, improving endurance, and adapting to strength training are different outcomes. The strongest direct sauna result in the research concerns plasma volume and endurance performance, not soreness.

Use next-day measurements for your own response

Post-training heat may feel relaxing, but the useful question is whether your next-day HRV, resting heart rate, sleep, and workout performance move in a favorable direction. Keep the workout and sauna timing consistent enough to compare like with like.

Cold water immersion is an important contrast. Immediate cold after strength work can blunt muscle adaptation, while the sauna studies do not show the same penalty.

What the research says

Scoon et al. ran a small study of 6 male distance runners using about 31 minutes of post-training sauna at about 90C (194F) across about 13 sessions in 3 weeks. Their Journal of Science and Medicine in Sport study from 2007 found a 32% increase in run time to exhaustion and a 7.1% increase in plasma volume compared with control.

Lee et al. randomized 47 participants across 3 groups for 8 weeks. Their American Journal of Physiology-Regulatory, Integrative and Comparative Physiology trial from 2022 found that adding a 15-minute post-exercise sauna produced about an 8 mmHg larger systolic blood pressure reduction and a larger total cholesterol reduction than exercise alone. The larger fitness gain came from exercise alone, about 6.2 mL/kg/min versus about 2.7 mL/kg/min for exercise plus sauna relative to control.

Hussain and Cohen's Evidence-Based Complementary and Alternative Medicine systematic review from 2018 assessed 40 clinical studies with 3,855 participants, including 13 randomized controlled trials. It found plausible clinical benefits but called for higher-quality evidence on adverse effects and on which populations benefit.

Roberts et al. randomized 21 active men to cold water immersion or active recovery after strength training twice a week for 12 weeks. Their study in The Journal of Physiology from 2015 found that strength and muscle mass increased more with active recovery than after a 10-minute cold water immersion.
